	How infectious the code can be is best reflected in the fact Manuel kicked premier club rugby for Havelock North Rugby Football Club a shade over a year ago to finish 11th in Australia last year.</p>

	CrossFit Hawke&#8217;s Bay, based in Havelock North, will take a team of 10, including Manuel and Gladstone, to Sydney on Wednesday to compete in Wollongong to compete from Friday to Sunday in the Australasian Regionals.</p>
<p>
	&#8220;The top 40 men and women and the top 30 teams from the New Zealand and Australia will be trimmed down to the top three only to go to the world championship in Los Angeles in late July,&#8221; Manuel says of the LA event that is dangling a US$250,000 prize to the individual winner.</p>
<p>
	The cut to the Wollongong came from 7000 competitors in the transtasman area.</p>
<p>
	With the precisely timed intervals and ever-changing cardio/resistance combinations keeping the workouts evolving and testing an athlete&#8217;s endurance and discipline, it&#8217;s no wonder CrossFit uses the tagline &#8220;the fittest on Earth&#8221;.</p>
<p>
	Named by Forbes magazine as the fastest growing sport in America, the rest of the world is not far behind with competition registration for the 2013 CrossFit Games reaching more than 138,000.</p>
<p>
	Once you&#8217;ve joined a CrossFit affiliate you can register to compete in the annual CrossFit games. Over five weeks a workout of the day (WOD) is posted on the official website and participants from throughout the world have a week to do the WOD in the best time possible.</p>
<p>
	Combinations included routines like 15 65kg &#8220;thrusters&#8221; (a variation of a front-squat shoulder press) followed by 15 &#8220;chest to bars&#8221; for four minutes without rest with the reward of an extra four minutes if you do over 92 reparations. The results are posted on the website, and based on the outcomes over the five weeks regional teams and individuals alike battle for position on the leader board.</p>
<p>
	&#8220;It prepares you for everyday life,&#8221; says Manuel. CrossFit enables participants to engage at a level compatible to their age and lifestyle. You can be grandparents going to pick up children after school or a builder doing strength work for his back.&#8221;</p>
<p>
	Routines can include myriad surprise activities, from weightlifting to gymnastics to endurance events such as running, walking and cycling to the unexpected hand walking, sailing and body squatting.</p>
<p>
	&#8220;Ninety per cent of the people who do it are in it for a healthy lifestyle so you push yourself to your limits,&#8221; Manuel says, emphasising it may look intimidating to outsiders but coaches and fellow competitors are always at hand to advise and guide newcomers.</p>
<p>
	&#8220;About 130 to 140 people have walked into the gym and walked out having lost 20 to 30 kilos. They are able to do things in life they were unable to do before.&#8221;</p>
<p>
	With more than 60 CrossFit affiliates around New Zealand, three of those in Hawke&#8217;s Bay, there is no shortage of competition.</p>
<p>
	CrossFit Hawke&#8217;s Bays owner/head coach Neil Hanson is welcoming any support for meeting the cost of the travel, accommodation and uniforms.

<p>This study suggests that this CrossFit workout gives reasonably fit adults who are accustomed to that mode of training a decent 20-minute workout.</p>
<p>That&#8217;s not the same, however, as saying that it&#8217;s equivalent to a steady 20-minute run. If you&#8217;re training to run faster, the specificity of your workouts becomes more important than for people aiming for general fitness. If you&#8217;re one such runner, consider workouts like the above CrossFit session more a supplement to your running than a replacement.</p>
<p>In addition, as <em>Runner&#8217;s World</em> editor-at-large Amby Burfoot<a href="/workouts/why-i-love-shortcuts-and-why-they-dont-work" target="_blank"> pointed out earlier this week</a>, impressive-looking calorie-burning totals for short, high-intensity workouts need to be put in context. You might burn more calories doing 20 minutes of intense CrossFit work than in running easily for 20 minutes, but you can probably burn more total calories from easy running, simply because you can sustain the activity for longer.</p>
<p>The study&#8217;s findings will be presented later this month at the annual meeting of the American College of Sports Medicine.</p>

<p>Five members of the We Are Fitness crossfit team have qualified for the individual competitions at the Canada East Regionals. None of them are competing.</p>
<p>&#013;</p>
<p>Instead, the We Are Fitness competitors are making a run at team glory at the event, which runs May 24-26 in Mississauga.</p>
<p>&#013;</p>
<p>“That was something we decided right after regionals finished last year,” said team coach and athlete Graham O’Hagan, explaining that an athlete can only compete at the regionals as either an individual or a member of a team. “It was kind of a group decision. We said, ‘Okay, let’s train hard for a full year, 100 % all together and just push for the team thing no matter what anyone finishes individually.”</p>
<p>&#013;</p>
<p>The We Are Fitness team qualified fourth overall for the Canada East Regional through an event called the Open, a five-week set of five crossfit workouts featuring three or four exercises each. The events may be weightlifting, or chin ups, jumping rope, burpies or anything else encompassing the wide range of exercises that make up crossfit.</p>
<p>&#013;</p>
<p>Teams competed at their own gyms and submitted their scores (typically how many reps they were able to do in a set amount of time) online.</p>
<p>&#013;</p>
<p>In addition to qualifying fourth as a team, all four of We Are Fitness’ women&#8211;Leanne Andali-O’Hagan, Jenine Andali, Kristine Andali and Rebecca Clingersmith&#8211;qualified for the individual women’s competition at the Regional. Russ Pettypiece also qualified for the men’s, but the five of them decided to stick it out for the team competition, where a top-two finish will earn the We Are Fitness team a spot at the World Championships in California later this year. Justin Grove and Bill Thurston will also be competing for We Are Fitness.</p>
<p>&#013;</p>
<p>“This gives us a better opportunity to go for it once as a team,” said O’Hagan, explaining that some members of the team are planning to start families or retire after this season, giving them really just this one shot at a team title.</p>
<p>&#013;</p>
<p>“Anyone else that wants to do the individual we decided would just wait for one more year and then push for it after that.”</p>
<p>&#013;</p>
<p>Crossfit athletes are given little advanced warning over what the exercises will be at a competition, with details about the Regional starting to come out in just early May, but O’Hagan was unconcerned about the lack of preparation time.</p>
<p>&#013;</p>
<p>“It’s totally unpredictable how they do things,” he said. “It’s a bit nerve-racking, I guess, but for me as a coach &#8230; I think we’re a fairly well-rounded team and there’s nothing we should have to be afraid of anyways.”</p>
<p>&#013;</p>
<p>Instead, they’re hoping that a lot of gymnastic events come up, so the team can capitalize on the elite gymnast backgrounds of their women.</p>

<p>“It’d be awesome if it was purely gymnastic-based,” O’Hagan joked.</p>

<p>Whatever the motive, we discovered, more and more women are asking their doctors about working out while pregnant. And the advice they&#8217;re getting is some common sense stuff.</p>
<p>Dr. Bonnie Dattel, the Associate Director of the Department of Obstetrics &amp; Gynecology at Eastern Virginia Medical School, says it&#8217;s okay to continue doing things like push-ups, pull-ups, deadlifts and overhead squats &#8220;if&#8221; you&#8217;re doctor says it&#8217;s okay.</p>
<p>However, Dattel says, if you have ANY complications whatsoever, with your pregnancy &#8212; put the workouts on the backburner and NEVER start anything new.</p>
<p>&#8220;If it&#8217;s something you&#8217;ve been doing all along, you can do it to your capacity, but you shouldn&#8217;t necessarily press for something new; like if you haven&#8217;t done a triathlon, this is not the time to start training for one,&#8221; explains Dr. Dattel.</p>
<p>The day we caught up to mom-to-be, Amanda Justus, she was teaching a class at <a href="http://crossfitrife.com/">CrossFit Rife</a> in Virginia Beach and preparing to do a workout for the annual CrossFit Open. She was five months along and dealing with severe morning sickness, every step of the way.  But, she kept coming back to the gym.</p>
<p>&#8220;It would feel so much better after I cam in and got a workout in,&#8221; explains Amanda.  </p>
<p>Another mom-to-be, Aubree Layton, let us follow her for a workout.  Thirty-eight weeks into her first pregnancy, she say the worst part for her is shortness of breath. But, the doc says, that goes with the territory when you&#8217;re that far along adding, it&#8217;s something women who workout, need to monitor.</p>
<p>While they&#8217;re at the gym, all of the CrossFit moms and moms-to-be we interviewed say, listening to their bodies is one of the  most important things they do.</p>
<p>During our interview with Aubree, she demonstrated several difficult CrossFit movements including overhead squats, kipping pullup&#8217;s and dumbbell clean &amp; jerks. She scaled ALL of the exercises to fit her pregnancy.</p>
<p>&#8220;The pull-up&#8217;s, they&#8217;re a little more challenging now, with the extra weight and having no abs, but I can still do a couple.&#8221;</p>
<p>Aubree says it&#8217;s worth it, to work-out as close to delivery as she can, &#8220;I think it&#8217;s important to stay healthy all the time, especially when you&#8217;re pregnant, for you and your baby. You can continue working out, you just might need to change a few things or scale back a little bit.&#8221;</p>
<p>Aubree had her baby, James, exactly three weeks after our story shoot. He&#8217;s a healthy 6lb, 10oz little boy.  She&#8217;s hoping all of her workouts before, during and after pregnancy will payoff, &#8220;I&#8217;m hoping it&#8217;ll, you know, it&#8217;ll result in a faster recovery afterwards.&#8221;</p>
<p>It did for Rachel Seaux.  She has a background in exercise science from Ohio State University and has been CrossFitting since 2006. She&#8217;s also a certified CrossFit trainer.</p>
<p>Having her son, just over a year ago, didn&#8217;t slow her down in the gym.  In fact, she says the principles of CrossFit &#8220;helped&#8221; her during delivery.</p>
<p>&#8220;I was holding my breath and I had to think about pushing through my heels and it was actually easier to get him to move down.&#8221;</p>
<p>Dr. Dattel, herself a runner and tri-athlete, confirms, being fit and healthy can help during delivery. She encourages ALL women to exercise during pregnancy, unless there are complications that prevent it. But, she notes, extreme fitness isn&#8217;t for everyone.</p>
<p>Her suggestion is simply to walk, and walk often, but she says there&#8217;s something even better, &#8220;Swimming is the ideal exercise for pregnant women for a variety of reasons. One, you don&#8217;t get overheated because you&#8217;re in the pool, you&#8217;re much less prone to injuries because it&#8217;s not weight-baring, and it&#8217;s an overall exercise.&#8221;</p>
<p>For the women we interviewed for this story though, it&#8217;s CrossFit or BUST. And, they all agree, it helped them not only with their deliveries, but to bounce back afterwards and get back in shape.</p>
<p>&#8220;Oh, absolutely, doing it before pregnancy, during pregnancy and afterwards, I think definitely helped,&#8221; says Erica.</p>
<p>Again, Dr. Dattel, a mom of two, says you should consult your doctor about your fitness regimen while pregnant to be sure there are no issues with the actual pregnancy itself, that would prevent you from exercising.</p>

	On Sunday afternoon, Boonstra entered the Jacobson&#8217;s house through an unlocked door. He reportedly grabbed 26-year-old Tennyson Jacobson by the ponytail and stole some money from her purse. He also hit her before fleeing. The Jacobson was with her mother and 7-month-old daughter at the time.</p>
<p>
	Around 2 a.m., the Jacobsons woke up to the sound of their dogs barking. Kyle Jacobson, 29, headed downstairs to investigate, armed with a baseball bat and a can of wasp spray, Larson said.</p>

	Boonstra attacked the man, and the wasp spray proved useless in the struggle.</p>

	&#8220;He&#8217;s using the baseball bat to defend himself from the suspect [AND] the bat ends up breaking during the struggle,&#8221; Larson <a href="http://mynorthwest.com/646/2274737/Details-emerge-about-fatal-struggle-between-homeowners-intruder-in-North-Bend">told</a> MyNorthwest.com.</p>

	Tennyson Jacobson, who works at who works at Cascade CrossFit, grabbed a knife from the kitchen and stabbed Boonstra.</p>
<p>
	The Kings County Medical Examiner&#8217;s Office said Boonstra died from multiple stab wounds.</p>
<p>
	&#8220;This was truly a fight for their lives. And it went on for an extended period of time,&#8221; Larson said.</p>
<p>
	Authorities are still awaiting DNA test results, but they said they are certain Boonstra is the same man who assaulted Tennyson Jacobson 12 hours earlier.</p>
<p>
	&#8220;The family is very traumatized. This was a hugely traumatic incident in their lives,&#8221; Larson said. &#8220;It was a helluva fight.&#8221;</p>

Getting these moves down takes practice, patience, and of course a killer training strategy. To give you a leg up, we talked to three CrossFit coaches about the best ways to approach each of these moves.</p>

<h2><strong>Double-Unders</strong></h2>
<p>Spinning a jump rope under your feet twice per jump—it sounds difficult, but doable. But where do you start? By jumping higher? Bending your knees more? Just stop,” instructs Lanier. “It&#8217;s all in the wrist. If you&#8217;re looking in the mirror and you see your arms moving like a crazy person trying to do the ‘Single Ladies’ dance, you&#8217;re doing it all wrong.”</p>
<p>Lastly, practice every day. “Throwing in two to three minutes of DU practice before every WOD will have you mastering this movement in no time,” says Lanier.</p>
<h2><strong>Muscle-Ups</strong></h2>
<p>The holy grail of CrossFit movements, muscle-ups require you to bring your body from a hanging position below a bar or set of rings to above the bar or rings with your arms extended (<a href="http://www.mensfitness.com/training/pro-tips/weekend-one-up-max-muscle-ups" target="_blank">it looks like this</a>). <a href="https://twitter.com/Nathankbforster" target="_blank">Nate Forster</a>, CrossFit coach/competitor and owner of <a href="http://reebokcrossfit5thave.com/" target="_blank">Reebok CrossFit 5th Ave</a> and <a href="http://www.reebokcrossfitmiamibeach.net/" target="_blank">Reebok CrossFit Miami Beach</a>, provided a game plan for how to improve.</p>
<p>Start by taking note of your grip. “I never teach false grip [wrist placed above the bar or ring rather than below it],” says Forster. “Everyone should learn how to do it from a regular grip.”</p>
<p>Before attempting a muscle-up on the high rings, beginners should practice <a href="http://www.mensfitness.com/training/pro-tips/master-the-muscle-up" target="_blank">muscle-up progressions</a> on a low set of rings, and do so on a daily basis. When you’re ready to go for the full muscle-up, give your body time to adjust to the technique. “For five weeks, I suggest doing five sets of muscle-up attempts without even trying to go over the rings,” says Forster. “That muscle memory alone will help you take your muscle-ups to the next level.”</p>
<p>“Athletes should also know that there are three key parts to the muscle-up: the kip, high hips, and fast head through the rings, all of which need to be over exaggerated. That’s when you know you’re doing it right,” says Forster. “Visualize this: There is a mirror on the other side of the rings and you have to break that mirror with your head. Swing as fast as you can, think about bringing your belly button up to the rings, keep your elbows tucked in, and just go.”</p>
<h2><strong>Handstand Push-Ups</strong></h2>
<p>Handstands are tricky enough on their own, but handstand push-ups require you to not only be upside down, but also press your bodyweight while you&#8217;re inverted. We caught up with <a href="https://twitter.com/Nick_Vera_9" target="_blank">Nick Vera</a>, head coach and general manager at <a href="http://missioncrossfitsa.com/" target="_blank">Mission CrossFit San Antonio</a> to get his expert tips for athletes looking to improve this movement.</p>
<p>	“We encourage our athletes to spend time holding handstands up against the wall to get used to the position, because often times athletes are disoriented when first practicing handstand push-ups,” says Vera. “The easiest way to figure out how wide to place your hands is to check where your hand positioning is when doing a regular or hand-release push up. This is more than likely the athlete’s strongest pushing position, hence why you default to it when doing push-ups.”</p>
<p>Vera went on to tell us how <a href="http://www.mensfitness.com/training/build-muscle/what-the-wod-decoding-the-language-of-crossfit" target="_blank">kipping</a> can help you perfect the handstand push-up. “Those who are proficient in kipping have a huge advantage over those doing strict handstand push-ups,&#8221; he says. &#8220;Because they will not only save their shoulders by kipping, but they can also potentially move faster if they have mastered the skill.&#8221;</p>

This modern form of work out is quick and can be performed outdoors without traditional gym equipment, thus making it ideal for sportsmen who are always on a run apart from their regular fitness enthusiast.</p>
<p>Vouching for CrossFit as the ultimate fitness routine, Michael Hussey, Dwayne Bravo, Dirk Nannes and Baba Aparajit of Chennai Super Kings, a team sponsored by Reebok, came together to talk more about this form of workout.</p>
<p>The cricketers from CSK performed CrossFit – Work Out of the Day to give the audience a firsthand feel of this innovative and modern fitness regime. Sweating it out, the cricketers claimed that this is an instant feel good way of toning the body and enhancing strength. In a small span of time, CrossFit helps in building stamina and agility, the key requirements on the field.</p>

<p class="normal">The  sport of CrossFit  is a fitness phenomenon that has been slowly  gaining momentum since its inception in 2003. So what is CrossFit? It’s <em>a lot</em> of things.</p>
<p class="normal">Coach  Greg Glassman, CrossFit Inc.’s CEO, has spent the bulk of his adult  life experimenting with and working to perfect the regimen. CrossFit  defines itself as “constantly varied functional movements performed at  relatively high intensity.” CrossFit athletes—from novice to elite—have  experienced the high of physical achievement in a way unlike any other  sport, hooking folks from Day One and creating an almost cult-like  following.</p>
<p class="normal">A  defining characteristic of the sport is also the community fostered by  group workouts. The challenge and support that one derives from  competing (yes, even everyday classes are competitions) against the  athlete you were the previous week, against a clock, with others, in a  high-intensity environment is unparalleled in any other sport. The  cheers for the first athlete to finish a “WOD” (workout of the day) are  exceeded only by the cheers for the last athlete to finish.  </p>
<p class="normal">Community is a key factor in CrossFit’s effectiveness. <a href="http://www.libertyboxleague.com"><strong>The Liberty Box League</strong></a> brings this community to a whole new level. The Liberty Box League is  the first competition league for CrossFit athletes in metro-Philadelphia  and Southern New Jersey. The League’s inaugural 5-week season begins on  Saturday, September 14, 2013, runs through Saturday, October 12, 2013,  culminating with a championship match on November 2, 2013. Novice and  Advanced level teams representing boxes from three conferences, will  battle for a spot at the League Championships, and ultimately the  Liberty Cup and the title of Fittest Box in the League.  </p>
<p class="normal">I  am a CrossFit athlete and coach, in addition to co-Owner of Trap Door  Athletics. My business partner, Emily Record, also a CrossFit athlete  and coach, came to the sport from a career as a Women’s Rugby player. We  started Trap Door Athletics in order to give athletes opportunities to  grow, compete, learn, and play—outside of their regular fitness routine  and facility.</p>
<p class="normal">Trap  Door Athletics is excited to bring the Liberty Box League to  Philadelphia and surrounding counties. Opportunities for competition  (outside of the Box) are both limited and extraordinarily important to  sharpening the skills of the athletes in our community. A relatively  groundbreaking concept (only a few communities across the country are  doing this), the Liberty Box League provides a competitive opportunity  that falls somewhere between the regular WOD at your gym, and the  CrossFit Games, giving participants a logical stepping stone in  their progression as competitive athletes.</p>
